How to do a Bench Press

The barbell bench press is the classic horizontal pressing lift, performed lying on a flat bench and pressing a loaded bar from your chest to arm's length. It builds the chest, front shoulders and triceps, and it suits anyone from first-time lifters learning the pattern to experienced athletes chasing upper-body strength.

Step by step

  1. Lie back on the bench so your eyes sit roughly under the bar, with both feet flat and firmly planted on the floor.
  2. Take an even grip a little wider than your shoulders, wrap your thumbs around the bar and pull your shoulder blades back and down into the bench.
  3. Lift the bar out of the hooks and settle it directly over your shoulders with your arms locked.
  4. Breathe in, brace your torso and lower the bar under control to the middle of your chest, keeping your elbows tucked at roughly 45 to 70 degrees from your body.
  5. Touch the chest lightly without bouncing, then drive the bar up and slightly back toward your shoulders until your arms are straight.
  6. Exhale near the top, reset your brace, and rack the bar only after your final rep is fully locked out.

Coaching cues

  • Keep your upper back tight and your shoulder blades pinned for the whole set.
  • Stack your wrists over your elbows so the bar sits low in your palm, not up in your fingers.
  • Use a spotter or safety arms whenever you push close to failure.

Common mistakes

Bouncing the bar

Pause for a split second at the touch point so your muscles, not momentum, start the press.

Flared elbows

Bring your elbows slightly toward your sides so the upper arms form an arrow shape rather than a T.

Hips lifting off the bench

Keep your glutes in contact with the bench and push through your feet into the floor instead of upward.

Loose shoulders

Set your shoulder blades before you unrack and keep them squeezed until the bar is back in the hooks.

Is the bench press good for building chest muscle?

Yes. It lets you load the chest heavily through a full range of motion, which makes it one of the most effective lifts for chest size and strength when paired with progressive overload.

Should the bar touch my chest on the bench press?

For a full range of motion, lower the bar until it lightly touches your mid-chest. Avoid bouncing it, and keep control on the way down.
